What Is Diaphragmatic Breathing?
Diaphragmatic breathing is a breathing technique that engages the diaphragm — a dome-shaped muscle sitting between your chest cavity and your abdomen. When you inhale using the diaphragm, the muscle contracts and flattens downward, creating space for your lungs to expand fully. Your belly pushes outward. Your chest stays relatively still. When you exhale, the diaphragm relaxes back upward, and your belly falls.

How Diaphragmatic Breathing Calms Your Nervous System
The calming effect of belly breathing is not just a feeling — it is a measurable physiological shift. Here is what happens in your body:
1. The vagus nerve activates. The phrenic nerve, which controls the diaphragm, has a direct connection to the vagus nerve — the main highway of your parasympathetic nervous system. When the diaphragm contracts slowly and deeply, it stimulates vagal activity, sending a "safe" signal from your body to your brain. This shifts your autonomic nervous system from sympathetic dominance (fight or flight) toward parasympathetic dominance (rest and digest).
2. Heart rate variability improves. How to Do Diaphragmatic Breathing: Step by Step
You do not need any equipment, an app, or a quiet room — though all of those can help. Cleveland Clinic recommends starting while lying down, because gravity makes it easier to feel the diaphragm working.

Lie on your back with your knees bent. Use a pillow under your head and one under your knees if that is more comfortable. You can also sit in a chair once the technique feels familiar.

Place one hand on your upper chest and the other on your belly, just below your ribs. These are your feedback sensors — they tell you which muscles are doing the work.

Inhale slowly through your nose for about 4 counts. Breathe so that your belly rises against your hand. The hand on your chest should stay as still as possible.

Exhale slowly through pursed lips for about 6 counts. Let your belly fall inward naturally. Again, the chest hand should barely move. The longer exhale is key — it is what tips the balance toward parasympathetic activation.

Repeat for 5 to 10 minutes. That is one session. Aim for three to four sessions per day when you are starting out.
Tips to get more out of it:
- Focus on the belly hand. If it is not rising, you are probably still chest breathing. Gently redirect — it takes a few sessions to break the habit.
- Do not force it. The breath should feel easy, not strained. If you feel lightheaded, return to your normal breathing for a few cycles and try again with shorter counts.
- Practise when calm. Like any skill, diaphragmatic breathing is easier to use during anxiety if you have already rehearsed it when relaxed. Build the habit before you need it.
- Try it at consistent times. Before bed, after waking, or during a lunch break — regularity matters more than duration. Harvard Health recommends 10 to 20 minutes daily, preferably at the same time each day.
Diaphragmatic Breathing vs Other Breathing Techniques
Diaphragmatic breathing is the foundation skill that underlies most other evidence-based breathing techniques. Box breathing, 4-7-8 breathing, and the physiological sigh all assume you are breathing from your diaphragm — they just add specific timing patterns on top.
