What Are Noise Colours — And Why Do They Matter?
When researchers talk about white noise, pink noise, or brown noise, they are describing the frequency spectrum of a sound — which pitches are present, and how loud each one is. The names come from an analogy with light: just as white light contains all visible colours, white noise contains all audible frequencies at equal intensity. Change the balance, and you get a different "colour."

- Nature sounds — rain, ocean waves, birdsong, flowing streams. Not a single frequency profile, but a category that overlaps heavily with pink and brown noise in practice.
The key difference is how much high-frequency content the sound contains. White noise has a lot of it — which is why it can feel harsh or "hissy" over time. Brown noise has very little, making it feel softer, deeper, and more enveloping. Pink noise sits in between, and nature sounds like rain tend to fall naturally into the pink-to-brown range.
How Calming Sounds Affect Your Nervous System
Sound does not just cover up distractions — it can change what your body is doing. Here is what the research shows:
- Masking effect. All broadband noise (white, pink, brown) works by covering sudden environmental sounds — a car horn, a door closing, a partner's snoring — that would otherwise trigger a micro-arousal and pull you out of sleep. - Parasympathetic activation. A 2024 systematic review and meta-analysis on natural sounds and stress found that listening to nature sounds decreased heart rate and increased parasympathetic nervous system activity — the "rest and digest" branch — compared to urban or artificial sounds.
- Cortisol reduction. Research has shown that even short exposure to nature sounds can lower levels of the stress hormone cortisol, with some studies finding measurable effects in as little as ten to fifteen minutes of listening.
- Brain wave changes. EEG studies suggest that nature sounds — particularly rain — can increase alpha brain waves (the pattern associated with relaxed, wakeful calm) and decrease beta waves (associated with active thinking and stress).

A systematic review of 34 studies on sound machines and sleep found that pink noise had the highest rate of positive findings (82%), followed by multi-audio approaches (67%) and white noise (33%). This does not mean white noise fails — it is the most-studied type and still outperforms silence in most trials — but pink and nature-like sounds appear to have an edge when it comes to sleep quality.

How to Use Calming Sounds for Better Sleep and Less Anxiety
The best sound is the one that works for you — but here are evidence-based guidelines to get the most out of it:
- Experiment with types. Try white, pink, and brown noise, plus rain or ocean sounds, over a few nights each. Your nervous system's response is individual — what soothes one person may irritate another.
- Keep the volume low. Sound should be a background wash, not something you actively listen to. Cleveland Clinic recommends listening for brief periods of 10 to 15 minutes at a time, at a comfortable, low level.
- Use a timer. Playing sound all night is generally safe at low volume, but using a 30- to 60-minute sleep timer means the sound helps you fall asleep without running indefinitely.
- Pair it with a wind-down routine. Sound works best when your body is already moving toward rest — after dimming lights, putting away screens, and slowing your breathing.
- Try it for daytime anxiety too. Brown noise and rain sounds are popular for focus and calm during the workday, not just at bedtime. Even ten to fifteen minutes of nature sounds may help lower cortisol and reduce subjective stress.
- Be patient. Some people notice a difference the first night; for others, it takes a week of consistent use for the brain to associate the sound with relaxation.
When Sound Is Not Enough
Calming sounds are a self-care tool, not a treatment. They may help you fall asleep faster, mask distracting noise, and take the edge off everyday stress — but they are not a substitute for professional support when you need it.
